10min warmup

3x6 chinups

3x6 pistols

3x5 4 second pushups*

3x8 hanging leg raises

3x45sec handstand

3x8 rows with feet on stability ball

100 power jumps (like ones in Insanity)

10min stretch

 

*4 second pushups are nice addition to my pushup arsenal.

Basically they are regular pushups but slower.

You spend 4 seconds in the top phase, lower yourself slowly for 4 seconds, spend 4 seconds in the bottom phase and raise slowly for another 4 seconds.

They sound simple and easy, but I barely managed to do 5 of them in a row.

10 min warmup run

30-35 min of really intensive exercise consisting of:

- sprinting

- 1min pushups

- sprinting

- 1min squats

- sprinting

- 1min jumps

- sprinting

- 1min burpees

- sprinting

- 1min jumping lunges

Etc... you get the picture...

Total of max 4-5min breaks during the exercise

10min stretch

 

A bit later:

3 sets of 5-6 chinups

3 sets of 5-6 hanging leg raises (touching the bar with feet in as many reps as possible and then gradually lower)

 

I felt like dropping on the floor and dying near the end of the intensive part, but it feels good afterwards  :D

5min warmup exercises

 

3x2 pullups

3x45 sec wall handstand

3x8 hanging leg raises

3x8 pseudo planche pushups

3x5 chinups

3x5 bridge lifts (from floor to full bridge position)

 

5min stretch

 

Looking at it, doesn't seem too difficult, but it was. 

Bridge lifts look deceptively easy on video, but in practice not so easy. If you decide to try them, they are easier closer you manage to place the hands to your shoulders.

10min warmup

 

3 sets of: 50 jumping jacks + 20 pushups + 20 squats (so total 150+60+60)

1 min rest

3 sets of: 30 high jumps + 30 mountain climbers + 20 jackknife situps (90+90+60)

1 min rest

3 sets of: 10 burpees + 20 squat jumps + 20 side V-situps (each side) (30+60+60)

1 min rest

3 sets of: 30 cross mountain climbers (each leg) + 15 lunge jumps (each leg) + 30 dips (90+45+90)

 

10 min stretch

 

Really intensive today, few times I felt like collapsing on the floor :)
